Strength training programs, explained set by set
Each guide gives you the schedule, the progression rules and a plan for stalls. Every program has a free spreadsheet that calculates your weights, and you can load it into Symmetric Strength to track it.

3 day workout split
Intermediate · 3 days a week · 8 to 12 weeks, then reassess
A three-day week with an upper day, a lower day and a full body day, for people who can reliably train three times and want more than a plain full-body routine.
4 day workout split
Intermediate · 4 days a week · 8 to 12 weeks, then reassess
A four-day body part split for lifters who want each session to focus on one or two muscle groups: chest and triceps, back and biceps, legs, then shoulders and arms.
5 day workout split
Intermediate · 5 days a week · Ongoing, in blocks of 8 to 12 weeks
A five-day week that trains every muscle twice: an upper day and a lower day first, then push, pull and legs. It suits lifters who can train five days and want the twice-a-week frequency that research tends to favor, with some of the focus of a classic body-part split.
5/3/1 Boring But Big
Intermediate · 4 days a week · Four-week cycles, repeated
The 5/3/1 wave with five sets of ten of the same lift tacked on. A good fit for four-day lifters who want size as well as strength and can recover from the extra volume.
5/3/1 for Beginners
Beginner · 3 days a week · Four-week cycles, repeated
A three-day full-body version of 5/3/1 for newer lifters: all four barbell lifts every week, five sets of five after the main work, and small training max jumps once per cycle.
Arnold split
Advanced · 6 days a week · Ongoing, in blocks of 8 to 12 weeks
A six-day bodybuilding split from Arnold Schwarzenegger's own book. It trains every muscle twice a week and asks for more time and recovery than most lifters have.
Bench press program
Intermediate · 3 days a week · Until the bench stalls
A three-day week built around the bench press: one heavy day, one volume day and one paused day, for lifters who want a bigger bench and can bench three times a week.
Bro split
Intermediate · 5 days a week · Ongoing, in blocks of 8 to 12 weeks
A five-day split that gives chest, back, shoulders, legs and arms a day each. It is easy to run and fun to train, but it hits each muscle once a week, and research leans toward twice.
Calisthenics program (bodyweight strength)
Beginner · 3 days a week · Until the harder steps stall
A free three-day, full-body calisthenics workout plan for beginners: pull, push, squat and hinge in three pairs, with a ladder of harder steps for each. To start you need a pull-up bar, bars to dip on and a low bar or table for rows.

Deadlift program
Intermediate · 3 days a week · 3-week blocks, repeated while the deadlift moves

Three full body days a week with dumbbells and a bench, for beginners or anyone training at home who wants one clear plan to follow.
Full body workout routine (3 days a week)
Intermediate · 3 days a week · Run it for as long as the weights keep rising
A three-day full body plan for lifters past the first few months: one heavy day, one medium day and one volume day, so every muscle gets worked more than once a week without every session being a max effort.
German Volume Training
Advanced · 3 days a week · 6 weeks

Madcow 5x5
Intermediate · 3 days a week · 12 to 16 weeks, then reset or move on

Where to check your numbers first
Most programs ask for a one-rep max or a five-rep weight. Use the one-rep max calculator to estimate yours, then see where you stand on the strength standards.
